From mid-May to Labor Day weekend is roughly 16 weeks — more than enough time to lose 15 to 30 pounds of real fat, drop a pant size or two, and feel meaningfully better in your body. But only if the plan is built right from day one.
At Go Figure Health, we run this exact playbook with patients every spring. Below is the 90-day roadmap we use — whether you're on a GLP-1 like semaglutide or tirzepatide, or following our natural weight loss program. Same structure, same milestones, same results.
Why 90 Days Is the Right Window (Not 30, Not 6 Months)
Thirty-day challenges look good on social media but rarely produce durable fat loss. Most of the early scale movement is water, glycogen, and gut volume — not the body composition change you actually want. On the other end, vague six-month plans without weekly milestones tend to drift. Patients lose momentum by week eight and quietly fall off.
Ninety days is the sweet spot. It's long enough for two full fat-loss cycles, body recomposition, and habit formation. It's short enough that you can see the finish line from day one. And it maps almost perfectly to summer in Colorado — start in mid-May, finish in mid-August.
The 90-Day Structure at a Glance
We break the 90 days into three 30-day blocks, each with its own focus, metrics, and adjustments.
Days 1–30: Foundation. Baseline labs and InBody scan, nutrition dialed in, protein target hit daily, two strength sessions per week, sleep and hydration habits locked. Most patients lose 6–12 pounds in this block — a mix of water, inflammation, and early fat loss.
Days 31–60: Acceleration. Calories and macros adjusted based on actual progress. Strength training increases to three sessions. Cardio added strategically — not as punishment, but as a metabolic tool. Mid-cycle InBody scan to confirm you're losing fat, not muscle. Expect another 6–10 pounds in this block.
Days 61–90: Polish. Final push with tighter accountability, refined nutrition, and visible body composition changes. We pull back any tactics that are causing muscle loss, stress, or burnout. This block typically delivers 4–8 more pounds plus the visible "tightening up" patients are actually after.
Total realistic range over 90 days: 15 to 30 pounds of fat loss, depending on starting point, sex, age, and whether GLP-1 medication is part of the plan.
Days 1–30: Build the Foundation
The biggest mistake patients make in the first month is going too hard. Slashing calories, doing two-a-day workouts, and cutting out entire food groups feels productive — and it backfires within three weeks. Energy crashes, workouts stall, and the rebound is brutal.
Here's what we actually have patients do in the first 30 days:
Get a real baseline. InBody scan, weight, waist and hip measurements, progress photos in the same lighting, and (when indicated) labs including a thyroid panel, fasting insulin, vitamin D, and B12. Without a baseline you can't tell if the plan is working.
Hit your protein target every single day. For most women this is 100–130 grams; for most men, 140–180 grams. Protein preserves muscle during fat loss, blunts hunger, and is the single highest-leverage nutrition lever. Eat in a modest deficit — not a crash deficit. For most patients that's 300–500 calories below maintenance. Crash deficits work for two weeks and then your metabolism, sleep, and mood revolt.
Strength train twice a week. Two 30–45 minute sessions. Compound lifts: squat or hip hinge, push, pull, carry. That's it. If you've never lifted, this is where most of your transformation will come from.
Walk daily. Aim for 7,000–10,000 steps. Free, low-stress, and one of the most underrated fat-loss tools available.
Sleep 7+ hours. Sleep loss spikes cortisol, blunts insulin sensitivity, and drives evening cravings. You cannot out-train it.
Days 31–60: Acceleration
By day 30, most patients have lost meaningful weight and started to feel different — clothes fit better, energy is up, the scale is reliably moving. This is exactly when motivation dips and adherence quietly slides. Block two is about reinforcing structure and stepping intensity up just enough.
Re-scan body composition. This is the most important data point in the entire 90 days. We're not looking at scale weight — we're confirming that you've lost fat and held (or gained) muscle. If muscle is dropping, we increase protein and pull back on cardio.
Adjust calories based on actual results, not formulas. Online calculators are starting points, not truth. Real metabolisms vary by 15–20%. We adjust based on what your body actually did in the first 30 days.
Add a third strength session. This is where body composition really starts to shift. Three days a week of intentional lifting is enough to drive visible change over 60 more days.
Introduce strategic cardio. Two or three 20–30 minute zone-2 sessions per week (brisk walking, cycling, swimming). This is for metabolic health and recovery, not punishment.
Plan for one social weekend. Memorial Day weekend, a wedding, a graduation — schedule it, enjoy it, and get right back on plan Monday. Patients who try to be perfect for 90 straight days almost always fail; patients who plan one off-protocol day every two weeks almost always succeed.
Days 61–90: Polish
The final 30 days are where the work compounds visually. Patients walk in and we can see the difference across the waiting room. The scale slows down — which is normal and not a problem — but body composition keeps changing.
Tighten nutrition without crashing. Slightly lower calories, slightly higher protein, more whole foods, less liquid calories. Small changes, not dramatic ones.
Protect muscle aggressively. This is when people get desperate and overdo cardio. Don't. Keep strength training at three sessions and keep protein high.
Final body composition scan around day 85. This is your real before/after — fat mass change, muscle mass change, visceral fat change, metabolic rate change. Scale weight is the least interesting number on the page.
Plan the maintenance phase before day 90 ends. Patients who don't have a maintenance plan regain weight. Patients who do, don't. We build this with every Go Figure Health patient before the 90 days are up.
Where GLP-1 Medication Fits In
For patients on semaglutide or tirzepatide, the 90-day structure is identical — the medication makes the deficit easier to sustain, but it does not replace any of the work above. In fact, the patients who get the best body composition results on GLP-1s are the ones who hit their protein targets, lift weights consistently, and walk daily. The patients who lose the most muscle are the ones who use the medication as a license to under-eat and skip the gym.

Realistic Expectations for Summer 2026
Here's what 90 days of consistent execution typically looks like at our Westminster clinic:
- Natural program, female, starting weight 180–220 lb: 15–22 lb fat loss, one to two pant sizes down, visible waist definition.
- Natural program, male, starting weight 220–280 lb: 20–30 lb fat loss, noticeable change in face, shoulders, and waistline.
- GLP-1 program, female, starting weight 180–250 lb: 20–32 lb total loss, depending on dose titration and starting point.
- GLP-1 program, male, starting weight 230–320 lb: 25–40 lb total loss with proper protein and strength training.
Your results will vary based on adherence, sleep, stress, and biology — but these ranges are what we actually see in clinic, not marketing numbers.
